Few kitchen topics generate more confident misinformation than cooking oil. One source insists olive oil becomes toxic when heated, another that seed oils are the cause of modern disease, a third that coconut oil is a health food. Meanwhile the actual questions a home cook needs answered are narrow and answerable: which oil for which heat, what happens when oil gets too hot, and how many bottles you genuinely need.

What Smoke Point Actually Means

Smoke point is the temperature at which an oil begins to break down visibly and produce continuous smoke. At that point free fatty acids and other compounds are being released, the flavour turns acrid, and some of the breakdown products are irritants.

Two things about smoke point are widely misunderstood.

First, it is not a cliff edge. Nothing dramatic happens one degree below and catastrophe one degree above. Degradation is gradual, and brief excursions past the smoke point are not a crisis — the burnt flavour will tell you long before anything else does.

Second, smoke point is a weaker guide to an oil's suitability for heat than its reputation suggests. **Oxidative stability** matters more, and it depends primarily on the oil's fatty acid composition and its antioxidant content, not on where it begins to smoke. Oils high in polyunsaturated fats have more double bonds available to react with oxygen, and degrade faster. Oils high in monounsaturated and saturated fats are more stable. This is why extra virgin olive oil — with a middling smoke point around 190 to 207°C but high monounsaturated content and substantial natural antioxidants — performs considerably better under heat than its smoke point alone would predict, a result confirmed repeatedly in testing.

Refining raises smoke point by stripping out free fatty acids and impurities. It also removes flavour compounds and some antioxidants. Refined and unrefined versions of the same oil are effectively different products.

Approximate Smoke Points

Numbers vary by producer, freshness and processing, so treat these as ranges.

  • Butter: around 150°C
  • Extra virgin olive oil: 190 to 207°C
  • Coconut oil, virgin: around 175°C; refined: around 230°C
  • Refined olive or "light" olive oil: around 240°C
  • Rapeseed / canola oil, refined: 200 to 230°C
  • Sunflower oil, refined: around 230°C
  • Peanut oil, refined: around 230°C
  • Ghee / clarified butter: around 250°C
  • Avocado oil, refined: around 270°C

For context, a domestic hob rarely takes a pan much past 200 to 230°C in normal cooking, and deep frying is typically done at 175 to 190°C. Most oils on that list are adequate for most jobs.

Matching Oil to Method

**High-heat searing, stir-frying, wok work.** Refined oils with high smoke points and reasonable stability. Refined rapeseed, refined avocado, peanut, or ghee. Save the expensive unrefined oil for elsewhere — its flavour compounds are largely destroyed at these temperatures anyway.

**Roasting and general pan-frying, 180 to 220°C.** Extra virgin olive oil works perfectly well here despite persistent claims otherwise. Refined rapeseed is the cheaper workhorse.

**Deep frying.** Neutral, stable, affordable, and available in quantity: refined rapeseed, peanut, or sunflower. Keep the temperature at 175 to 190°C, and note that oil degrades with repeated use — replace it once it darkens, thickens, foams excessively, or smells stale.

**Baking.** Whatever the recipe specifies. Butter for flavour and texture, neutral oil for moisture, olive oil where its flavour is welcome.

**Dressings, finishing, drizzling, no heat at all.** This is where unrefined oils earn their price: extra virgin olive oil, cold-pressed rapeseed, sesame, walnut, or hazelnut. Heat is wasted on them.

The Seed Oil Question

This deserves a direct answer because the claim circulates so widely. The argument holds that industrial seed oils — sunflower, soybean, corn, rapeseed — are a primary driver of modern chronic disease due to their omega-6 content and processing.

The weight of evidence does not support it. Randomised trials and large cohort studies consistently find that replacing saturated fat with polyunsaturated vegetable oils *lowers* cardiovascular risk, and the major health bodies reviewing this literature reach the same conclusion. The claim that linoleic acid drives inflammation in humans has not held up well in controlled testing.

What is genuinely true is narrower: these oils are abundant in ultra-processed foods, and diets heavy in ultra-processed food are associated with worse outcomes. The oil is a marker of that pattern rather than demonstrably its cause. Someone frying vegetables in sunflower oil at home is not in the same position as someone eating mostly packaged snacks.

Coconut oil deserves a symmetrical correction. It is high in saturated fat and raises LDL cholesterol, and the evidence does not support treating it as a health food. It has a pleasant flavour and works well in certain dishes. That is a fine reason to use it, and a different claim entirely.

Storage, Which Matters More Than People Think

Oil degrades through exposure to heat, light and oxygen, and rancid oil is genuinely worse for you than fresh oil of almost any type. The practical steps are easy.

  • Store away from the hob, not beside it — the convenient spot is the worst one
  • Keep it in a dark bottle or a closed cupboard
  • Buy unrefined oils in quantities you will finish within a few months
  • Close the cap properly; oxygen exposure is cumulative
  • Smell it before use. Rancid oil smells like old crayons or putty, and once you have noticed it you will not miss it again
  • Do not reuse frying oil more than a couple of times, and never once it smells off

A Short List That Covers Everything

Three bottles handle a domestic kitchen comfortably:

1. **Extra virgin olive oil** for dressings, finishing, roasting and most pan work

2. **A refined neutral oil** — rapeseed is the best value — for high heat, deep frying, and baking where flavour is unwanted

3. **Butter or ghee** for flavour, and ghee specifically when high heat and dairy flavour are both wanted

A small bottle of toasted sesame oil is a worthwhile fourth for finishing Asian dishes. Beyond that, additional oils are a matter of cooking interest rather than necessity.

The Bottom Line

Use refined high-smoke-point oils for high heat, unrefined oils cold where their flavour survives, and extra virgin olive oil for the broad middle where it performs better than its reputation. Oxidative stability matters more than smoke point, seed oils are not the villain of the internet's telling, coconut oil is not the health food of its marketing, and storing oil away from light and heat matters more than which oil you bought.
