Protein has become the nutrient everyone is selling. It's added to snack bars, cereals, ice cream, and bottled water, usually at a premium. At the same time, official minimum recommendations are lower than most fitness advice suggests, which leaves a lot of people genuinely unsure whether they're getting too little, enough, or far more than they need.
What Protein Actually Does
Protein supplies amino acids, which your body uses to build and repair essentially everything: muscle, skin, hair, enzymes, hormones, and immune cells. Unlike fat and carbohydrate, your body has no dedicated storage form for protein. There's no protein equivalent of body fat sitting in reserve, which is why a steady daily supply matters more for protein than for other macronutrients.
The Numbers, Honestly
The official recommended intake in most countries is around 0.8 grams per kilogram of body weight per day. It's important to understand what that figure represents: it's the minimum estimated to prevent deficiency in most healthy adults, not the amount associated with optimal outcomes.
Research over the past two decades suggests higher intakes are beneficial for several groups:
- **Generally active adults** tend to do well around 1.2 to 1.6 g/kg
- **People doing regular resistance training** see benefits up to roughly 1.6 to 2.2 g/kg
- **Adults over sixty-five** appear to need more than younger adults to get the same muscle-building response — often cited around 1.2 to 1.5 g/kg
- **People in a calorie deficit** benefit from the higher end, because adequate protein helps preserve muscle while losing fat
For a seventy-kilogram adult, that's a practical range of roughly 85 to 110 grams a day for most people, rather than the 56 grams the minimum implies.
Distribution Matters More Than People Think
Most people eat very little protein at breakfast, a moderate amount at lunch, and a large amount at dinner. Muscle protein synthesis responds better to being stimulated several times a day than to one large dose, so spreading intake across three or four meals — roughly 25 to 40 grams each — is more effective than the same total eaten mostly in the evening.
This is one of the easiest changes to make and one of the most commonly missed. Adding eggs, Greek yoghurt, or leftovers to breakfast often does more than any supplement.
Practical Portions
Rather than weighing food, it helps to know roughly what common portions provide:
- One large egg — about 6 g
- 100 g cooked chicken breast — about 31 g
- 100 g cooked salmon — about 25 g
- 150 g Greek yoghurt — about 15 g
- 100 g firm tofu — about 17 g
- 100 g cooked lentils — about 9 g
- 30 g cheddar — about 7 g
- 40 g almonds — about 8 g
- 200 ml milk — about 7 g
A useful mental shortcut: a palm-sized portion of meat, fish, or tofu at each meal, plus a protein-containing snack, puts most people in a reasonable range without any arithmetic.
Plant Versus Animal Protein
Animal proteins generally contain all essential amino acids in favourable proportions and are absorbed efficiently. Most individual plant proteins are lower in one or more essential amino acids — grains tend to be low in lysine, legumes low in methionine.
This is a much smaller problem than it's often made out to be. Eating a variety of plant proteins across the day covers the gaps; you don't need to combine them within a single meal, as was once believed. Plant-based eaters may benefit from aiming toward the higher end of the range, since digestibility is somewhat lower, and soy, quinoa, and buckwheat are notably complete on their own.
Is Too Much Harmful?
For healthy people with normal kidney function, high protein intakes within the ranges discussed here have not been shown to cause kidney damage. That belief comes from advice given to people who already have kidney disease, where protein restriction is genuinely appropriate, and it was generalised to everyone else without evidence.
The more realistic downsides of very high intakes are practical: it's expensive, it can crowd out fibre-rich foods and vegetables, and beyond a certain point there's no additional benefit. More is not better indefinitely.
Do You Need Powders and Bars?
They're convenient, not magic. Protein powder is a reasonable tool if hitting your target from food is difficult — for older adults with small appetites, people training heavily, or busy mornings. But whole foods bring fibre, micronutrients, and satiety that isolates don't. Many "high-protein" snack products are ultra-processed items with a marketing claim attached and less protein than a tin of tuna at several times the price.
The Bottom Line
Most people don't need to track protein precisely. They need to make sure a real protein source appears at every meal instead of only at dinner, and to land somewhere between roughly 1.2 and 1.6 grams per kilogram if they're active. That covers the overwhelming majority of the benefit. The rest is refinement, and the marketing is mostly noise.
